Day 23 is a circuit: six items in order, 2 minutes rest, five rounds in total. The card asks for 10 3-count split lunges, 10 3-count calf raises with a 3-count calf raise hold, 10 3-count forward raises, 10 3-count deadlifts, max 3-count push-ups and a 10-count push-up hold. The calf raise line is the one to read carefully: you do the ten slow reps, and then at the end of the set you rise once more onto the balls of the feet and hold that top position for three counts before coming down.

That added hold is the first structural change to the strength day format since Day 3. Until now the holds have been separate items with their own line on the card; here one is folded into the working set, arriving on a calf that has just completed ten slow repetitions. Three counts sounds like nothing until you try it on a fatigued muscle, which is exactly the design. Forward raises get their first outing on a strength day too, one arm at a time at a slow tempo, and the deadlifts behind them mean the back line is loaded twice in the same round.

In the split lunge, three counts down and drive up, all five reps on one side before switching. For the calf raises, full range every rep, then hold the top for three counts at the end without letting the heels sink. Forward raises lift one arm at a time to shoulder height with a straight arm and a three-count return. Deadlifts hinge at the hips, back flat, three counts down. The push-ups keep their standard: max reps at a three-count descent, then 10 counts holding the top position.

One extra hold, three extra counts, and the calves will tell you all about it by round four.

Make it Harder: Take the calf raise hold to a 10-count when the reps run out.

Make it Easier: Take the rounds to four and keep every count as printed.
