Day 14 splits neatly down the middle: three positions on the floor, three standing. Six in total, 30 seconds each, both sides where it applies. It opens on all fours with the back rounded upward and the head dropping between the arms, the spine arching like a cat and every vertebra getting a little space. Then a deep lunge with the back leg long and both hands planted on the floor, and third a kneeling lunge, back knee down, hands resting on the front thigh and the hips pressing gently forward.

Standing up for the second half, the sequence goes to the arms and shoulders. The triceps stretch comes first - one arm bent behind the head with the free hand at the elbow - then both arms reach overhead with the hands clasped, lengthening from hip to fingertip. The last position brings one arm straight across the front of the body at chest height while the opposite hand hooks around it and draws it closer, which puts the stretch across the back of the shoulder. Two weeks in, the pattern of these days is clear: whatever the dumbbells shortened, the stretching day lengthens again.

On all fours, push the floor away with the hands as the back rounds and let the head hang. In the deep lunge, keep the back leg extended and let the hips sink toward the floor. In the kneeling lunge, keep the torso tall rather than leaning forward. In the triceps stretch, guide the elbow without pulling. In the overhead reach, keep the ribs down and the shoulders relaxed. In the cross-body stretch, keep the stretched shoulder pressed down and away from the ear.

Halfway through the program, and the spine gets the first word today.

Make it Harder: Recovery does not scale with effort - widen the range instead and let each hold breathe.

Make it Easier: Come down onto your forearms in the deep lunge and hold the other positions as printed.
