Day 2 leaves the road and builds the legs that will carry you on it. The session is a bodyweight circuit: 10 calf raises, 10 squats and a 10-count squat hold, done one after the other, followed by 2 minutes of rest. That sequence is one set. Choose your level - Level I is 3 sets, Level II is 4 sets, Level III is 5 sets - and pick the one you can finish with good form, not the one that sounds most impressive. The levels exist so the program fits where you are today and still has room to grow with you.
Every exercise here targets something running asks of you. Calf raises strengthen the muscles that absorb each landing and push off for the next stride - running is, at its core, thousands of small calf raises in a row. Squats build the quads and glutes that control your knee and hip every time a foot hits the ground. The squat hold at the end takes the bottom of that squat and freezes it, which trains the legs to hold tension without moving, the same way they do on every downhill and every tired final stretch. Three exercises, one circuit, the full running chain.
In the calf raise, rise all the way onto the balls of your feet with your hands clasped behind you, pause at the top and lower slowly - the slow descent is where the strength comes from. For the squat, push the hips back and down with your arms extended forward for balance, thighs reaching parallel, heels staying on the floor. For the hold, sit in that same bottom position, arms still forward, and count 10 without letting your hips rise - breathe through it rather than bracing.
Runners are built between runs, and this is the first brick.
Make it Harder: Take every squat down at a slow 3-count and keep the 10-count hold at the bottom of the final rep.
Make it Easier: Hold the squat a few inches higher than parallel for the 10-count, and rest a full 3 minutes between sets if needed.
