Day 9 is a two-exercise day with a twist: only one of the exercises moves. Squats alternate with squat holds every 10 seconds - squat fast, then sink to half depth and stay there, three rounds of each across the minute. A minute of rest follows, and the whole thing repeats for 3, 5 or 7 sets depending on your level.

This is the same alternating structure as Day 4 with the recovery slot removed and something worse put in its place. After ten seconds of fast squats, the hold does not let your legs rest - it just changes the currency from repetitions to time. Sitting motionless at half depth, thighs loaded, you get to breathe but your quads do not, and when the next squat burst arrives it starts on legs that never actually stopped working. Movement, tension, movement, tension: by the third hold, ten seconds will have developed a suspicious ability to stretch.

Keep the squats full and fast - depth first, speed second, in that order of priority. For each hold, drop to the position drawn on the card: thighs near parallel, arms extended forward for balance, weight in your heels, back flat. Pick a depth you can defend for the entire ten count without rising, and breathe steadily through it rather than bracing - a held breath makes a held squat twice as long.

Ten seconds moving, ten seconds refusing to - your legs learn today that both count as work.

Make it Harder: Sink every hold to full parallel and keep your arms overhead instead of in front.

Make it Easier: Take the holds a few inches higher - a quarter-squat you keep for all ten seconds beats a deep one you stand up out of.

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. Thank you Darebee team for the great job you've all done here and keep up the good work. Blessings to you all.

I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
