Day 21 opens the final third by returning to where it all started - almost. High knees anchor slots one, three and five, single leg hops still close the minute one leg at a time, and the whole thing runs on the familiar clock: one minute on, one off, 3, 5 or 7 sets by level. The only change from Day 1 sits in slot two, where knee-to-elbows used to live. Jumping lunges live there now.

One swap, chosen with intent. Twenty days ago, slot two held a coordination exercise; today it holds the most demanding ten seconds on the card - lunges that switch legs mid-air, each landing a single-leg catch at speed. Framing the program's hardest cardio move with its most familiar one is the design doing you a courtesy: the high knees before it warm you into the burst, and the ones after it carry you out. The single leg hops, unchanged since Day 1, are now your measuring stick - the same ten seconds on the same one leg, three weeks of engine later.

High knees stay at hip height, on the balls of the feet, arms driving. In the jumping lunges, switch stance in the air and land with the back knee dropping toward a hover, chest tall - control the catch before you spring again. Keep the single leg hops small, springy and soft, and notice how differently they feel from the first time.

Make it Harder: Switch legs mid-air on every jumping lunge with zero reset steps between reps.

Make it Easier: Turn the jumping lunges into fast alternating reverse lunges - same legs, no flight time.

The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
