
The last block begins, and everything now reads 14. Straight sets of 14 bridges, 14 knee-to-elbows, 14 leg swings and 14 alternating arm and leg raises - 4 sets each, 30 seconds of rest. The whole day happens on your back or on all fours, and three of the four exercises are diagonal or single-leg work, which is precisely where a back proves what it has learned.
These knee-to-elbows are the quadruped kind: on all fours, one knee draws in to meet the elbow beneath you, then the leg extends long behind - 7 per side, each rep a full fold and reach. Leg swings keep you there, one leg extended behind and swinging steadily up and down without touching down, 7 per side of pure hip drive with the core as anchor. Bridges and the alternating raises bookend them - the same two movements that opened Day 1, now at their biggest numbers yet.
Round your back slightly as the knee comes in and lengthen it as the leg reaches - the spine follows the movement without ever being flung. Keep the swinging leg's arc smooth and your hips square over both knees; the moment the pelvis starts rocking, shrink the swing. Bridge standards never change: full extension, deliberate descent.
Fifth lap, new number - 14 is the card's way of saying it trusts you now.
Make it Harder: Reach the raised arm and leg away in opposite directions until your torso feels the stretch - every rep.
Make it Easier: Bring every exercise back to 10 reps and keep the sets.
