
The final yoga day is a floor flow, and it links its poses so each one leads naturally into the next. Six poses, 30 seconds each, then the sequence again on the other side: plank, a low lunge, downward dog, upward dog, a supine twist, and side plank with the top leg lifted. Where Day 7 kept returning to downward dog, this sequence moves through it once on the way from strength to stretch and back.
Pose 1 is a plank: hands under shoulders, body straight from head to heels, held. Pose 2 steps one foot forward beside the hand into a low lunge, the back leg long, the hips sinking - a hip flexor stretch and a strong shape at once. Pose 3 presses back into downward dog, hips high, heels reaching down. Pose 4 lowers through and lifts the chest into upward dog: legs straight and hovering or resting, arms straight, chest open and looking forward - the front of the body opening after the back of it stretched. Pose 5 turns onto the back for a supine twist: knees bent and dropped to one side, arms out wide, both shoulders down, the spine rotating. Pose 6 comes up into a side plank on a straight arm and lifts the top leg, the top arm reaching for the ceiling - the hardest balance on the card, saved for the end. Hold, stretch, stretch, open, twist, balance: the sequence loosens what the week loaded and finishes on strength.
In plank and side plank, keep the hips in line - neither sagging nor piking. In the low lunge, keep the front knee over the ankle and let the hips drop toward it. In upward dog, keep the shoulders down away from the ears and lift the chest rather than throwing the head back. In the supine twist, both shoulders stay on the floor even if the knees do not reach it.
Plank in, side plank out - the last floor flow of the program moves through six shapes and comes out balanced on one hand, and four weeks in that is not a coincidence.
Make it Harder: Yoga days do not scale up in effort - if the flow feels easy, hold each transition between poses for a breath and make the movement between them as slow as the poses themselves.
Make it Easier: Come down to the knee in side plank and rest the thighs on the floor in upward dog.
