
Day 2 moves upstairs and needs no chair at all. Same level choice as yesterday - 3, 5 or 7 sets - and the same 2 minutes of rest between them, and today's card mixes movement with stillness: 10 arm circles, a 10-count hold, 10 bicep extensions and a second 10-count hold. A count is a slow, steady beat you keep in your head - roughly a second each - so a 10-count hold is ten of those without moving.
The two holds are the quiet stars of the session. The first comes straight after the arm circles: arms out to the sides at shoulder height, palms down, held perfectly still. The second comes after the bicep extensions: both arms straight out in front, also at shoulder height. Neither position looks like much, and neither will feel like much for the first five counts. Around count seven the shoulders discover that holding a straight arm parallel to the floor is real work, which is exactly why these holds are here - they build the shoulder endurance everything overhead in this program will lean on. The arm circles keep the arms at that same height and add small rotations; the bicep extensions start with fists at the shoulders and push straight out until the arms are long.
Keep the circles small and controlled - the size of a dinner plate, not a hula hoop - and reverse the direction halfway through the ten. During both holds, breathe normally, keep the shoulders down away from the ears and refuse to let the arms drift lower as the count climbs. In bicep extensions, tense the arm as it extends, as if pushing something away, then pull the fists back to the shoulders under the same control.
Two holds and twenty reps - the arms find out that staying still can be the hardest instruction on the card.
Make it Harder: Clench both fists tight during both holds for the entire 10 counts - tension travels straight up the arm into the shoulder.
Make it Easier: Bring the arms down to about 45 degrees for the holds - still off the body, still working, less lever for the shoulder to hold up.
