
Day 21 never stands up. The list alternates 10 climbers with 2 plank rotations, five times through, for 50 climbers and 10 rotations per set, then 2 minutes rest between sets. Every rep is done from the high plank on the hands: climbers drive alternating knees toward the chest at speed, and the rotations turn the body into a side plank with the top arm reaching up, one turn each way.
This is the program's first full floor day and it is the core thread at its most direct. Fifty climbers a set is running with the hands on the ground; the pulse climbs just as it would standing up, but the shoulders and abs are carrying the body while it happens. The rotations arrive every ten reps, slowing everything down for two reps and demanding that the trunk hold a straight line while it turns. Fast, then controlled, ten times, with the arms never getting a break until the set ends.
In the climbers, keep the shoulders stacked over the wrists and the hips low and level; do not let the backside rise as the pace goes up. Drive the knees toward the chest rather than out to the side. For the rotations, slow right down, stack the feet or stagger them, and reach the top arm straight up so the body opens fully before it comes back. Breathe throughout - holding the breath in a plank is the fastest way to fatigue.
Three weeks in, and the floor has become a running track.
Make it Harder: Stack the feet rather than staggering them in every rotation, so the side plank balances on one foot.
Make it Easier: Slow the climbers to a walking pace, placing each foot rather than driving it, and keep the count at 10.
