
Day 19 is the goblet leg day with every ladder a little longer. Goblet squats for 12, 12, 10 and 10, forward lunges for 6, 5, 5 and 4 per leg, single leg deadlifts for 6, 5, 4 and 3 per side and calf raises for 16, 14, 14 and 12 - 4 sets each, 30 seconds between sets, 2 minutes between exercises. One dumbbell for the squats and the single leg deadlifts, the pair for the lunges and the calf raises.
Every ladder on this card has grown since Day 11, but not in the same place: the goblet squat added its reps at the bottom, finishing on 10 instead of 8; the lunges gained a rep in the third and fourth sets; the single leg deadlift added one at the top, opening on 6; the calves picked up two reps in the first set and two in the third. That scattered kind of progress is what a same-weight program looks like in practice - the numbers creep where they can, and a fourth set that ends on 10 rather than 8 is where you are most tired and gaining most. The single leg deadlift is on its second appearance and the balance side of it should feel less like an argument than it did; the dumbbell still goes in the hand opposite the standing leg.
Goblet squat with the dumbbell held vertically under the chin, elbows inside the knees at the bottom. Forward lunges: step long, back knee to a hover, drive back off the front foot. Single leg deadlift: soft standing knee, back leg reaching, torso and leg one straight line at the bottom, hips square; the dumbbell lowers toward the floor beside the standing foot, and the free hand can hover out for balance. Calf raises slow on the way down.
Four ladders, four different places to grow - Day 19 shows progress rarely arrives in a straight line, only in more reps.
Make it Harder: Sink into every forward lunge on a three-count.
Make it Easier: Steady the single leg deadlifts with a fingertip on the wall and take the goblet squats to 10 on every set.
