Instinct is a bodyweight cardio circuit built entirely from the two ways humans have always moved when it mattered: running and crawling. High knees and butt kicks handle the upright work, climbers and climber taps handle the ground work, and shoulder taps finish everything off in a plank. No equipment, no choreography, no move you have to learn - your body already knows all of it. That is the point of the name.
The structure is two sandwiches and a closer. Twenty high knees bracket twenty butt kicks - the same running action pulled to the front of the hip, then to the back, so hip flexors and hamstrings trade the workload while your heart rate climbs and stays up. Then the circuit drops to the floor, and ten climbers bracket ten climber taps: the climbers keep the driving-knee pattern going in a horizontal position, while the taps inside them add a balance problem, taking one hand off the ground mid-crawl. Ten shoulder taps end the set as pure anti-rotation - after all that movement, the last exercise is about refusing to move anything but your arms, and ten slow, level taps ask more honesty than a rushed twenty would. Sprint pattern, crawl pattern, then stillness under fatigue.
Run tall in the high knees, driving each knee to hip height without leaning back, and flick your heels to your glutes in the butt kicks while staying light on the balls of your feet. In the climbers, keep your hips low and level and drive the knees under your body, not out to the sides. During climber taps and shoulder taps, the working rule is the same: your hips do not tip when a hand leaves the floor. Widen your feet if you are wobbling - that is stance management, not cheating.
You were built to run and crawl long before you were taught to work out - this just reminds your body which one it is.
Make it Harder: Perform the shoulder taps with your feet together.
Make it Easier: Cut the climber block to 6 reps per exercise and keep the standing block as written.
