This challenge has one goal and the whole month is built to reach it: 50 burpees in one unbroken go on day 30. The burpee is the closest thing bodyweight training has to a whole workout in a single movement - it asks for leg strength, upper body pressing, coordination and lungs all at once, and it needs nothing but the floor. It does need floor space, impact tolerance and neighbours who can live with the noise. If any of those are a problem, the stepping version below removes all three and every number on the calendar still applies.

Two day types alternate. Set days give you four descending blocks with 20 seconds of rest between them - two hard sets then two easier ones, starting at 16 reps in total on day 1 and reaching 58 on day 29. Those are the volume days and they do the building. Unbroken days give you a single number to do in one go with no rest at all, climbing from 10 on day 2 to 50 on day 30. Those are the test days. The pattern that makes it work is that the set days always carry more total reps than the unbroken day that follows them, so by the time a new unbroken number arrives you have already done more than that in sets. The difficulty rating is 4 because 50 unbroken burpees is a real benchmark, and the last week asks for 44, 47 and 50 in one go with set days of nearly 60 reps in between.

How to do the exercises

This challenge uses one exercise for the whole month: burpees.

Start standing. Squat down and place your hands on the floor, jump or step your feet back into a plank, then jump or step them back in toward your hands and jump up with your arms overhead. That is one rep. The version shown on the poster has no push-up in it. If you want the harder version, the classic burpee adds a push-up in the plank position and both count for the day as long as you pick one and stay with it. Keep your back flat in the plank and do not let your hips sag. Land soft on the jump with your knees bent rather than locked. Breathe in a rhythm rather than holding your breath, which is what most people do once the numbers climb and it is why they run out of air before they run out of legs.

On unbroken days, pace matters more than anything else. A steady rhythm you can hold for 40 reps beats a fast start that collapses at 20. On set days, the 20 seconds of rest is short by design - it is long enough to catch a breath and not long enough to recover, which is what makes four sets harder than the rep total suggests. Step burpees remove the jumping at both ends and make the whole challenge available to anyone who needs a low-impact option.

Adjust Difficulty

Make it easier: Use step burpees for the whole month, or start each set with jumping burpees and switch to stepping when your form goes. Put your hands on a chair seat, a step or the edge of a bed - that raises the whole movement and takes a lot of load off your arms and knees. Take 40 seconds of rest on set days instead of 20. On unbroken days, if the number is beyond you, get as far as you can, take ten seconds and finish it - a broken attempt at 35 is still 35 burpees and next time round it will be unbroken. Slow down before you stop.

Make it harder: Add the push-up to every rep. Cut the rest on set days to 10 seconds. Time your unbroken days and try to beat the time when a bigger number comes round. Add a tuck jump at the top instead of a straight jump. Doing the day's unbroken number at the end of another workout rather than fresh is the hardest version this calendar allows.

What to expect

The first week is short numbers and it will still leave you breathing hard, because burpees do that from the first set. Expect soreness across your whole body in the first few days - chest, shoulders, quads and everything that stabilises a plank. Expect the set days to feel harder than the rep total suggests, since 20 seconds of rest is not recovery. Around day 8 the unbroken number reaches 20 and the challenge changes character: from there each test day is a question of whether you can hold your pace rather than whether you can do the reps. By week three you will find your breathing settles into the movement instead of fighting it, which is the single biggest change the month produces. The last week is heavy. Forty-four, 47 and 50 unbroken with 50 and 58 rep set days in between is a serious block of conditioning. What you get is a much better engine for repeated hard efforts, a stronger plank and squat position and the specific ability to keep moving when your lungs want you to stop. By day 30 you will do 50 burpees without stopping, which is a number most people who train never attempt.
