DAREBEE Workout: What it Works
Focus: Fullbody
Type: Metcon
Difficulty: level 3 of 5

Pump-kin is a dumbbell workout carved for the season but sturdy enough for the whole year: 3 thrusters, 6 shoulder presses, 3 thrusters, 6 chest rows, 3 thrusters, 6 chest rows and 3 final thrusters. The pun is in the name, and the pump is in the programming - four separate visits to the hardest full-body lift on the card.

Thrusters are the candle inside this particular lantern. A front squat driven straight into an overhead press, they recruit legs, glutes, core and shoulders in one chain, and placing them at every other station means the whole workout keeps returning to its most expensive movement just as you have half-recovered from the last visit. Between them, the accessory work splits the upper body along a push-pull seam: shoulder presses continue the overhead pattern with the legs taken out of the equation, while the two chest row stations pull the load toward you, feeding the upper back and rear shoulders that pressing alone leaves behind. Low reps, done properly with intent, are how a pair of dumbbells becomes an entire gym.

In thrusters, squat to honest depth and let the leg drive launch the press - the finish is biceps by your ears, weights stacked over your spine, not drifting out front. Press strictly from the shoulders with your ribs down and your core braced. In chest rows, hinge slightly and pull the dumbbells up toward your chest with elbows leading wide, squeezing the shoulder blades together at the top of every rep. Set the weights down with the same control you lifted them with.

Carve out twenty minutes, light the effort, and glow - that is the whole recipe.

Make it Harder: Add two reps to every thruster station.

Make it Easier: Use lighter dumbbells and sit the thruster squats to a chair-height depth while you build up.

Grateful for your promise in keeping this site accessible and free for people of all fitness levels & goals around the world. Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. Thank you Darebee team for the great job you've all done here and keep up the good work. Blessings to you all.
