Prime Time is a full-body dumbbell workout that runs through seven exercises at six reps each - squats, shoulder presses, lunges, bent over rows, deadlifts, bicep curls and punches. Low reps, big movements, every major muscle group. It is the kind of session you build a routine around: nothing exotic, nothing wasted, everything earning its place.
The order matters. The workout opens with squats and shoulder presses - the two biggest movements - while you are freshest. Lunges follow to isolate each leg, then the pulling work arrives: rows for the upper back, deadlifts for the entire posterior chain. Bicep curls slot in near the end because the biceps assist in every pull that came before them, and pre-fatiguing them earlier would weaken your rows. Dumbbell punches close each set, converting all that strength work into speed and coordination while your arms are already burning.
Keep your back flat and your chest up on rows and deadlifts - the hinge comes from your hips, not your spine. Press the dumbbells overhead in a straight line without arching your lower back. On the punches, rotate through your shoulders and extend fully; the weight makes even six reps per arm honest work.
Seven exercises, six reps, no filler. This is the main event.
Make it Harder: Increase the weight or add a set beyond your level.
Make it Easier: Use lighter dumbbells and take the full two minutes of rest between sets.
