I Came for the Gains is a dumbbell hypertrophy session with a mission statement for a title and a program that delivers on it - six exercises, twelve reps, three to four sets each, with 90 seconds of rest between everything. Goblet squats, Romanian deadlifts, reverse lunges, bent over rows, shoulder presses and lateral raises: the muscle-building canon, worked one lift at a time.

This is straight-sets training, not a circuit - complete all sets of each exercise before moving on, and take the 90-second rests seriously, because recovery is what lets every set of twelve stay honest. The program follows classic hypertrophy logic. Goblet squats earn the extra fourth set as the biggest movement on the card. Romanian deadlifts hinge the hips and load the hamstrings and glutes through their stretch, and twenty-four alternating reverse lunges per set finish the lower body with single-leg volume. The upper body gets a pull and two pushes: bent over rows for the back, shoulder presses overhead, and lateral raises to finish the delts - with the poster's own sensible instruction to go lighter on the raises than on the rows, because the lateral raise punishes ego harder than any lift in the gym.

Sink the goblet squats to full depth with the dumbbell tight to your chest. In the Romanian deadlifts, push your hips back with a flat back and lower the weights only as far as your hamstrings allow before driving back up through the heels. Row to your ribs without shrugging, press without arching, and lift the lateral raises to shoulder height with soft elbows - no higher, no swinging.

Twelve reps, honest rests, every lift. The gains were the deal, and this is the invoice paid weekly.

Make it Harder: Increase the weight while keeping all twelve reps clean.

Make it Easier: Drop to two sets per exercise and lighten the load.
