Primer Plus - 4 Week Easy Fitness Strength Program

Primer+ is a 28-day dumbbell strength program and the direct follow-up to Primer: same structure, same patience, plus a pair of dumbbells. It doesn't use circuits - you train the way strength athletes do, completing all sets of one exercise, resting 60 seconds, then moving to the next, and the rest does half the work, so take every second of it. There is no bench and no bar anywhere in the program: every exercise is done standing or on the floor, no day has more than four exercises, and the movements are the fundamentals - squat, hinge, press, row, carry. If Primer taught you how sets and reps work, Primer+ teaches you how they work with load.

Every week runs on the same rhythm: lower body and upper body days build the main lifts, two floor days handle glutes, chest, core and back, a full body day ties it together, and rest days alternate between stretching sequences and loaded isometric holds. Each week pulls a different lever: week 1 lays the foundation at 3 sets, week 2 adds a fourth set and a fourth exercise to every session, week 3 slows everything down - the turtle marks exercises done at a 3-count pace, and the reps drop because slow reps cost more - and week 4 peaks at 5 sets with heavier variants stepping in. The holds grow too, from 20 counts to 40, straight into the final day's benchmark. If a day is too much, drop to 3 sets and finish it: a completed day always beats an abandoned one.

Pick a dumbbell weight that makes the last two reps of each set hard but clean - if your form bends, the weight is lying to you about your strength. Primer+ runs on a clean 4-week cycle, so when you finish you can start again: add 2 reps to every exercise, 5 counts to every hold, or move up a dumbbell size - one change at a time. Write down your three benchmark numbers on Day 28; they are the honest record of what the month built, and the target your next cycle gets to chase. When the fifth sets feel like the first ones used to, you are ready for whatever comes next.

I really like this website. It doesn't make me overthink what to workout. I would just do one or two of these workouts, walk for 45 minutes and stretch. It makes me feel good.

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness.
