A warmup is not stretching. This is the single most common misunderstanding in fitness, and it matters because the two do different jobs, and one of them can actively work against you if you do it at the wrong moment. Stretching lengthens muscle and improves range of motion. A warmup raises your body temperature, wakes up your nervous system and moves your joints through the ranges you are about to use. Those are separate outcomes, and the confusion between them is why so many people either skip warmups entirely or spend five minutes holding a hamstring stretch and think they have warmed up.
The evidence for warming up is strong. A systematic review and meta-analysis of thirty-two high-quality studies found that warming up improved performance in 79% of the outcomes examined, with the authors noting that little evidence exists of it being detrimental.[1] The evidence for long static stretching immediately before training is a different story. A meta-analysis pooling 104 studies found that pre-exercise static stretching reduced maximal strength by around 5%, with the effect getting worse the longer the stretch was held.[2] Save the long holds for after your workout, or for a dedicated flexibility session. Before you train, you want movement.
What A Warmup Actually Does
Three things happen when you warm up properly, and understanding them tells you what a good warmup should look like.
Your muscles get warmer, and warmer muscles work better. This is not a metaphor. Muscle temperature rises measurably during a warmup, on average by about 0.1°C per minute of activity.[3] Warmer muscle contracts faster, relaxes faster and produces more force. It is also less stiff, which is what people are really after when they stretch before training.
Your nervous system comes online. Warming up produces neural effects alongside the temperature ones, improving the readiness of the muscles to be recruited when you ask them to work.[4] This is why the first set of anything always feels worse than the second. Your body has not yet worked out how to coordinate the movement. A warmup does that coordination in advance, with no load on the line.
Your joints get moved through their ranges. Cartilage has no blood supply of its own and depends on movement to circulate joint fluid. Taking a joint gently through its range before you load it is preparation you cannot get any other way.
How To Know If You Need To Warm Up
The honest answer is that it depends on what you are about to do, and you can work it out in one question: is the first minute of my workout going to be harder, faster or heavier than what my body has been doing all day?
If you are about to do a gentle mobility routine or a slow walk, that first minute is the warmup. Nothing more is needed. But if your workout opens with jumping, sprinting, lifting, kicking or anything explosive, you are asking cold muscle and cold joints to go from nothing to full output in one step, and that is where the risk sits.
Some situations make a warmup considerably more important:
- You have been sitting for hours. Hip flexors shorten, the upper back stiffens and your body has adapted to that position. Going straight into training from a desk is the classic setup for a tweaked back.
- It is cold. Muscle temperature starts lower, so you have further to climb before you are actually ready.
- It is early morning. Body temperature is at its daily low point when you wake up and joints feel stiffer than they will later in the day.
- Your workout starts explosive. Jumps, sprints, kicks and heavy lifts have no gentle first gear built in.
- You are coming back after time off, or you are new to training. Movements you have not done recently need more preparation, not less.
Warmups also reduce injuries, and the effect is measurable. A systematic review of randomised trials covering 6,344 players found that a structured warmup programme reduced injuries by 30% compared with conventional warmups.[5] That study looked at footballers, but the mechanism is not sport-specific: prepared tissue tolerates load better than unprepared tissue.
When To Warm Up
Immediately before you train. Not twenty minutes before, not after you have warmed up and then answered three emails. The benefit fades fast: muscle temperature drops at roughly the same rate it climbed, about 0.1°C for every minute of inactivity, and in one study a nine-minute gap between warmup and performance was enough to cut jump height by nearly 4%.[3]
In practice: finish your warmup and start your workout within about five minutes. If something interrupts you for longer than ten, do a short warmup again. It costs you two minutes and restores what you lost.
This is also why warming up is not something you can bank. Warming up thoroughly on Monday does nothing for you on Tuesday. It is a per-session tool.
How To Do A Warmup
Every warmup in the DAREBEE Warm Ups collection follows the same underlying structure, and once you can see it you can adapt any of them or build your own.
Joints First, Heart Rate Last
Warmups run from the top of the body downward and from small movements to large ones, finishing with something that raises your pulse. Neck and shoulders, then arms and chest, then torso, then hips, then legs, then a pulse raiser like march steps or jacks.
The reason the pulse raiser goes last rather than first is straightforward: jumping into jacks with completely cold shoulders and knees is asking for exactly the thing warmups exist to prevent. The mobility work at the start prepares the joints so that the higher-intensity finish is safe. Notice that Classic Warmup does this in its purest form: shoulder rolls, arm circles, twists, side leg raises, march steps, step jacks. Top to bottom, gentle to brisk.
How Hard, And How Long
A warmup should leave you warm, loose and slightly breathing harder. It should not leave you tired. If you are fatigued at the end of your warmup, it was a workout, and it will cost you in the session that follows.
- Length: two to five minutes covers most training. Longer or more explosive sessions justify the longer options.
- Pace: controlled and rhythmic. Every rep should be smooth. Warmups are never done for speed.
- Range: start small and let each rep get slightly bigger as the joint loosens. Your first arm circle should be smaller than your last.
- Effort: around 40-50% of what that movement would feel like at full intensity. Light punches are light. Low kicks stay low.
The Test For "Warm Enough"
You are ready when your breathing has picked up slightly, your joints feel like they are moving freely rather than grinding through the first few reps, and the idea of your first exercise feels manageable rather than daunting. If your first working set still feels stiff and awkward, your warmup was too short. Add a minute.
Common Mistakes
- Long static stretches before training. The single most common one, and it costs you strength.[2] Move your joints instead of holding them still. Save the long holds for afterwards.
- Starting with the hardest move. Jumping jacks first, mobility later, is the order almost everyone defaults to, and it is backwards.
- Going too hard. A warmup that leaves you needing a rest before your workout has defeated its own purpose.
- Rushing the reps. Fast, small, sloppy circles do not prepare a joint. Slow and progressively wider does.
- Warming up only the part you are about to train. Your body works as a unit. Even on an upper body day, your hips and legs are stabilising every rep.
- Skipping it because the workout is short. A two-minute warmup before a ten-minute workout is proportionate. Short sessions are often the most intense ones.
How To Choose A Warmup
The Warm Ups collection has twelve, and choosing between them comes down to three questions.
1. What are you about to do?
- Running, walking or anything on your feet - Runner's Warmup. Hips, calves and ankles, finishing with march steps, high knees and butt kicks, which rehearse the running motion itself at low intensity.
- Strength or resistance training - Strength Warmup. Squats, reverse lunges and forward bends prepare the exact movement patterns you are about to load.
- Cardio, HIIT or circuit work - Cardio Warmup. Joint mobility plus calf raises and march steps, so your knees and ankles are ready for repeated impact.
- Martial arts or combat training - Fighter's Warmup. Bounce, light punches and light low kicks: the movements of the session, done gently first.
- Weapon forms and coordination work - Katana Warmup. The only warmup in the collection using equipment, and any stick or broom handle works in place of a katana.
2. How much time do you have?
- Two minutes - 2-Minute Warmup or Quick Warmup.
- Four minutes - 4-Minute Warmup, which builds through three jack variations at the end.
- No particular limit - Classic Warmup or Universal Warmup, the two general-purpose options that suit almost any session.
3. Do you have any constraints?
- Downstairs neighbours, a late hour, or joints that do not appreciate impact - Quiet Warmup. No jumping, no hopping, nothing that makes a sound, and it still covers you from neck to calves.
- You want everything covered thoroughly - Full Body Warmup. Every major joint and both planes of trunk movement, and it is also impact-free, which makes it a second quiet option.
- Very little space - all twelve work in roughly one square metre. None of them require you to travel across a room, go outdoors or use equipment, with the single exception of Katana.
If you cannot decide, use Classic Warmup. It is the default for a reason: it covers the whole body, it takes about two minutes and it works before almost anything.
Reps Or Seconds?
Some warmups in the collection are counted in reps and some in seconds. The distinction is practical rather than technical. Rep-based warmups let you move at your own pace, which suits mobility work where the quality of each rep matters. Time-based warmups keep the whole thing inside a fixed window, which is what you want when the total duration is the point. Either approach warms you up equally well. Use whichever you find easier to follow.
Can You Use A Warmup As A Workout?
On days when a full session is not going to happen, running through a warmup twice is a genuinely useful thing to do. It is not training in the sense of building strength or fitness, but it moves every joint, gets blood flowing and keeps the habit alive. On a bad day, a warmup done is worth considerably more than a workout skipped.
The Goal: Arrive Ready
Everything here comes down to a simple idea. Your first exercise should not be the thing that warms you up. By the time you start your workout, your muscles should already be warm, your joints already moving freely and your nervous system already paying attention. Two minutes of preparation buys you a better session and a lower chance of picking up something that costs you weeks.
Summary
Warming up and stretching are not the same thing, and the order matters: move your joints before you train, save the long holds for afterwards. A good warmup runs top to bottom and gentle to brisk, finishing with something that lifts your heart rate. It should take two to five minutes, leave you warm rather than tired, and happen immediately before you train, because the benefit fades within minutes of stopping. Pick the one that matches what you are about to do, or use Classic when in doubt, and start every session already ready to work.
